Gym machines, cable station, dumbbells, sturdy bench and exercise mat.
The goal
A 3-day beginner gym workout plan for women who want to learn fundamental movements and build general strength. Each session includes lower-body, pushing, pulling and core work. Women do not need a separate set of strength-training rules: your starting point, health, preferences and recovery matter more than gender. This routine is not a weight-loss promise or a specialist pregnancy or postpartum programme.
01 / Find your rhythm
Your training week
Leave at least one rest day between sessions. An example week:
Monday — Day 1: Learn the machines
Tuesday — Rest or an easy walk
Wednesday — Day 2: Squat, pull & press
Thursday — Rest or gentle movement
Friday — Day 3: Hinge & full-body practice
Saturday — Rest or an easy walk
Sunday — Rest and prepare for next week
Before each session
GET READY · 5–8 minutes of comfortable walking or cycling, then one or two light practice sets before unfamiliar loaded movements. Warm-up sets are additional to the working sets below. Ask a qualified trainer to check machine settings and demonstrate the hip hinge before trying the Romanian deadlift.
YOUR FIRST WEIGHT · Start light. Finish each set while you could still perform 2–3 controlled repetitions. Breathe steadily rather than deliberately holding your breath; do not continue through pain. Take longer rests whenever needed.
OPTIONAL FINISH · If you feel comfortable, add 5–10 minutes of easy walking or cycling. The 45–60-minute estimate includes warm-up and rests; extra coaching, queues or optional cardio may take longer.

Consistency over intensity
Small steps. Real progress.
WEEKS 1–2 · Learn the setup and practise with light weights. Start with one working set per exercise if two feels too demanding, then build to the listed two. Keep 2–3 good repetitions in reserve.
WEEKS 3–4 · Use both working sets. Add repetitions within the range before adding weight; log the weight and reps after each exercise.
WEEKS 5–6 · When both sets reach the top of the range with control and 2–3 repetitions to spare for two sessions, try the smallest available increase. Return to the lower end of the range; if the jump is too large, keep the previous weight.
WEEKS 7–8 · Keep practising and progressing only when recovery and technique allow. For bodyweight moves, add reps or seconds within the listed range first. Reduce the load or sets if recovery is poor.
Keep at least one rest day between sessions. If you miss a day, do the next workout in order; do not double up. Adjust effort to symptoms and energy rather than a compulsory menstrual-cycle schedule. After eight weeks, review your consistency, confidence and strength with a qualified trainer. Repeat the plan if it still suits you.
